Different Intensities, Different Adaptations

The Aerobic Base
The lower zones — easy, conversational effort — build the foundation of endurance. They strengthen the heart, expand the network of blood vessels feeding the muscles, and improve the muscles' efficiency at using oxygen and fat for fuel. This aerobic base underpins all endurance performance, and it is built by volume at gentle intensities rather than by pain.

The Threshold and Above
Higher zones train other systems. Work around the threshold — the hardest pace one can sustain for a long time — raises that threshold, letting an athlete hold more power for longer. The highest zones develop maximal aerobic power and the anaerobic and neuromuscular systems behind sprints and short, savage efforts. Each is a distinct adaptation, reached only by training at the right intensity.
Polarized Training
Because zones train different systems, wise programs distribute effort deliberately. A common approach — polarized training — concentrates most work at easy intensities and a smaller portion at very hard ones, avoiding the mediocre middle.
