Time Your Alarm to a Cycle, Not the Clock
Sleep does not progress evenly from light to deep. It moves in loops of roughly 90 minutes each — light sleep, deep sleep, and REM, then back around again. Waking up in the middle of one of these loops, especially during deep sleep, is what produces that groggy, disoriented feeling known as sleep inertia. Waking up near the boundary between two loops tends to feel much more natural. This calculator works backward or forward from a target time in 90-minute increments so you can land closer to that boundary.
The Formula
The calculator runs one of two directions depending on which time you already know:
Wake Time = Bedtime + 15 min to fall asleep + (Sleep Cycles × 90 min)
Both directions use the same two constants: a 90-minute average cycle length, and a 15-minute allowance for the time it typically takes to actually fall asleep once in bed. Results are shown for 3, 4, 5, and 6 complete cycles, corresponding to 4.5, 6, 7.5, and 9 hours of sleep.
Where This Matters
- Setting an alarm the night before — pick a bedtime that lines up your wake-up with the end of a cycle rather than the middle of one.
- Working backward from a fixed wake-up — if you have to be up at a specific time for work, school, or a flight, this shows several cycle-aligned bedtime options instead of just one.
- Shift workers and irregular schedules — cycle-based planning is more useful than a flat "8 hours" rule when sleep windows shift day to day.

Cycle length varies somewhat by individual and by night; 90 minutes is a widely used average for planning purposes, not a fixed biological constant.
